Shifting Body Composition on a Plant-Based Diet

By choosing the right plant-based foods, you can easily meet your nutritional needs and achieve your desired body composition without meat. Fortunately, science has moved beyond the belief that animal proteins are essential for survival. Even better, plant-based proteins come naturally with healthy fats and fiber, making it a win-win for those who are interested.

Protein Requirements
As expected, I'm discussing protein because of its significance, though not to the extent traditional bodybuilders and the influencers that have taken over social media claim. Many suggest excessive protein intake, but according nutritional science, your exact requirement depends on your exercise type (resistance or endurance), intensity, and health goals.
For clients aiming to alter body composition by losing fat and building muscle, I suggest a middle of the road range around 1.2 to 1.6 grams per kilogram of body weight to support health, longevity, and muscle maintenance. Consuming very high amounts (2.2+ grams per kilogram) is generally unnecessary for the average person and not strongly supported by long-endurance health data. Those without fat to lose or who aren't focused on building muscle can be very healthy with less protein intake, supported by research (the RDA is 0.8 grams per kilogram of body weight). However, in my experience, retaining and building lean muscle while losing fat requires different protein needs.
The food matrix matters. Prioritizing plant sources of protein provides extra fiber, polyphenols, and unsaturated fats that lower chronic disease risks compared to animal sources packaged with saturated fats and cholesterol. You can easily hit optimal ranges by learning how to cook higher-protein plant based meals and making protein-rich whole plant foods the center of your plate.
Contrary to popular belief, plant-based diets fully support muscle strength and development. Animal protein doesn't offer superior quality for body composition changes, especially when considering the overall effects of animal versus plant-based foods.
Rethinking Calories
Many clients trying to lose fat believe they need a drastically calorie-deficient diet. You may have heard about cutting 500 calories daily to lose one pound a week, or 1,000 calories for two pounds weekly.
To put this in perspective, most women consume slightly over 2,000 calories daily when their metabolism is optimal. Halving that to lose two pounds a week is daunting and unsustainable.
My method is to start gradually and work with the body and not against it. Your body is designed for survival and it adapts quickly to energy changes that we make. It will adjust quickly to changes, including reduced energy intake from food. For instance, creating a 500- or 1,000-calorie deficit prompts the body to adjust, slowing metabolism, reducing energy levels, and losing muscle mass due to the energy required to maintain muscle.
Weight loss and fat loss are not the same thing.
This approach is counterproductive for achieving a lean, toned body. By starting with a smaller deficit paired with resistance training, you can lose fat while maintaining muscle. Additionally, this method is more sustainable and enjoyable as you can eat plentifully and feel satisfied. This is where the WFPB diet excels—allowing you to consume large food volumes at a lower calorie cost while receiving all necessary vitamins, minerals, and fiber for optimal health.
Weight loss with proper nutrition is different that just watching the scale go down. When weight loss occurs without proper nutrient intake, it doesn't enhance overall health. A flat stomach with poor health is not a win. Supporting and respecting your body because you want to live better for longer is a better and more sustainable perspective than looking good for now.
Furthermore, using WFPB nutrition can improve body composition, reduce inflammation, support gut health, and—most importantly—lower the risk of cancer, heart disease, diabetes, and Alzheimer’s.
Changing Body Composition & Shape
Did you know that you that you can build lean muscle, balance hormones, boost metabolism, enhance brain capacity, and strengthen bones for free? Who wouldn't be interested?
This is strength training, or resistance training, the cornerstone for altering body composition. While other exercises like biking, yoga, swimming and hiking are enjoyable and beneficial, none stimulate muscle growth like resistance training. These activities are great and should be part of your fitness routine if you enjoy them, but strength training is essential for developing a toned body.
If gym weightlifting isn't your preference, that's fine. Strength training can be effectively performed at home using body weight, resistance bands, or any other creative way you decide to lift weight. The key is challenging your body. Without pushing beyond comfort levels, muscle, strength, and endurance won't develop.
Remember that just like weight loss, progress should be gradual. Overexertion beyond your current fitness level increases injury risk. Consistency, over the long term, is what gets results that last.
Stay Away From Chronic Cardio
Cardio, to train your heart, is crucial. It's more than just burning calories; it keeps your heart strong, which is vital for life. Without a robust heart, physical fitness is irrelevant; longevity and quality of life is the point. However, excessive hours on the stair master, treadmill, etc., can actually do more harm that good. If your body is constantly in a state of stress, appetite and hormones can be disrupted and your body composition goals compromised. Adequate cardio is great, but overdoing anything can cause harm.
